Most runners know their race pace. Far fewer know what pace to run on a Tuesday-evening easy run, or what "threshold pace" actually means in practice. VDOT solves that specific problem: it takes one data point — a real race result — and turns it into a full set of training paces calibrated to your current fitness, not a generic chart based on someone else's.
The method comes from exercise physiologist Jack Daniels's research on aerobic training, published in Daniels' Running Formula, and has become one of the most widely used frameworks in distance running because it replaces guesswork — "run easy" without a number attached — with something concrete.
What VDOT actually is
VDOT is a single number — usually somewhere between 30 and 85 for recreational-to-elite runners — that represents your running-specific VO2max as estimated from a real race performance, rather than a treadmill lab test. Two runners with very different natural physiology can post the same race time and end up with the same VDOT, because VDOT is measuring demonstrated performance, not a lab-measured oxygen ceiling.
Because it's derived from an actual race, VDOT changes as your fitness changes — a 20:00 5K gives a different VDOT than a 22:00 5K, and re-testing every 4-6 weeks (via a new race or a hard time trial) keeps your training paces current instead of stale.
The five training paces VDOT generates

The zones exist because each one trains a different physiological system. Easy running builds aerobic capacity and mitochondrial density without the fatigue cost of hard running — it's what allows you to absorb a high volume of training. Threshold running raises the pace you can sustain aerobically before lactate accumulates faster than you can clear it. Interval work pushes VO2max itself. Repetition work improves running economy and neuromuscular speed without the aerobic fatigue of longer intervals.
Why 'easy' pace matters more than most runners think
The most common training mistake among non-professional runners isn't skipping hard sessions — it's running easy days too hard. If your "easy" run creeps toward threshold effort, you arrive at your next hard session already partially fatigued, which caps how much quality work you can actually do, and accumulates fatigue across weeks without the fitness payoff that comes from genuinely easy running.
VDOT-based Easy pace is deliberately generous — often 60-90 seconds/mile slower than most runners instinctively want to run on an "easy" day. That gap is the point, not a sign the number is wrong.
Structuring a training week around your paces
A simple, well-established structure for a non-beginner runner training for a road race looks something like this — the specifics depend heavily on your race distance, experience and weekly mileage, but the shape is broadly consistent:
- 4-5 days at Easy pace, including your long run (which can run slightly slower than standard Easy pace on the longest days)
- 1 Threshold session per week — continuous tempo runs or "cruise intervals" (repeated efforts at T pace with short recovery)
- 1 Interval or Repetition session per week, alternating focus depending on your race distance and phase of training
- At least 1 full rest or cross-training day
Re-test regularly
VDOT is a snapshot of current fitness, not a fixed number. Re-enter a new race result or hard time trial every 4-6 weeks during a training block so your Easy/Threshold/Interval paces stay matched to your actual current fitness rather than where you were a season ago.
What VDOT can't tell you
VDOT is a physiological estimate, not a complete training plan. It doesn't account for injury history, how well you're recovering, life stress, or the specific demands of hills, heat, or altitude on a given day. Treat the paces it gives you as targets to train within, not rigid numbers to hit regardless of how you feel — a genuinely bad-feeling day is a better signal than a number on a screen.
