Almost every article about running in the Caribbean says the same thing: it is hot, drink water, go early. All true, and none of it tells you what you actually want to know, which is how much slower you are going to be and what you can do about it.
This guide answers that with real numbers. Verus keeps an eleven-year archive of hourly conditions for the places it covers, sampled at the hours people genuinely set off rather than averaged across the whole day — a daily average includes the small hours nobody runs in and flatters tropical heat badly. What follows is built from that record.
The number that matters is not the temperature
You do not slow down in the heat because the air is warm. You slow down because you cannot shed the heat you are producing, and at running intensity almost all of that is shed by evaporating sweat off your skin. If the air is already close to saturated, that sweat has nowhere to go. It runs off you instead of evaporating — you lose the fluid and get none of the cooling, and your core temperature climbs anyway.
Which is why dew point, not air temperature, is the number to look at. Dew point is the temperature the air would need to be cooled to for its moisture to condense, so it maps directly onto how much water the air is already carrying. Below 10°C is dry air you will barely notice. Above 20°C you will feel in the first mile. Above 24°C, evaporative cooling is severely compromised no matter how fit you are.
Relative humidity is a much worse guide, because it is relative to the current temperature. Eighty per cent humidity on a 5°C British morning is nothing at all; eighty per cent at 30°C is oppressive. Same number, completely different run.
What a Jamaican morning actually looks like
These are averages for Kingston across 2015-2025, taken from the Open-Meteo historical archive at 06:00 and 08:00 local time, with London on the same basis for comparison. The index is air temperature plus dew point in Fahrenheit — the standard coaching rule of thumb for conditions.

The striking thing is not that Jamaica is hotter. It is how little the Jamaican number moves. London swings from an index of 74 in January to 112 in August — a different sport at the two ends of the year. Kingston sits between 139 and 150 all year round. There is no off-season, and there is no month in which the heat stops being the main variable in your running.
What that costs you
A dawn run in Kingston sits in the 2-3% band in January, February and March, and in the 3-4.5% band for the whole of the rest of the year — April's index of 143 is already over the line. On a 3:40 marathon that is roughly four to ten minutes depending on the month; on a 50-minute 10K, a minute to just over two. Those are ranges rather than figures because the underlying rule is a coaching heuristic, not a physiological model — individual variation is wider than the bands themselves.
The two hours that are worth more than your training block
If you take one thing from this guide, take this. In Kingston, setting off at 08:00 rather than 06:00 adds about six index points — and because of where those points land, it moves you into a harder conditions band in ten months out of twelve. In September, 06:00 gives you 24.8°C air. By 08:00 it is 28.5°C, with the dew point essentially unchanged at 23.3°C, because the sun has done its work while the moisture has not gone anywhere.
No training adaptation available to you in a two-week trip comes close to that. If you are visiting and can only run once a day, run at dawn. It is not a nicety; it is the single largest lever you have.
This is also why Jamaican road races start when they do. A pre-dawn gun is standard here, and the Reggae Marathon has historically gone off well before sunrise. That is not tradition for its own sake — it is the organisers doing the same arithmetic.
Acclimatising works, and it works fast
Heat acclimatisation is one of the best-established adaptations in endurance sport. Ten to fourteen days of training in the heat produces measurable change: plasma volume expands, you start sweating earlier and more freely, your sweat becomes more dilute so you lose less salt, and your heart rate at a given effort comes down.
The practical consequence for a visitor is stark. Someone who has been on the island a fortnight pays less for the same conditions than someone who landed on Thursday. If you are travelling to race here, arriving two weeks early is the most effective single thing you can do.
- If you cannot arrive early, train hot at home: run in the warmest part of the day, overdress deliberately, and accept slower paces for a fortnight in exchange for a better race.
- Expect your first three or four runs on the island to feel disproportionately bad. That is normal and it is not a fitness signal.
- Adaptation reduces the cost of heat. It does not remove it — plan for the better half of the range, not for your cool-weather times.
Practical adjustments that actually matter
- 1 Run to effort, not to pace. Your watch will show numbers that look like a bad day. They are not a bad day, they are the weather, and chasing the pace is how a hot run becomes a heat incident.
- 2 Start drinking before you are thirsty, and carry fluid on anything over about 40 minutes. Route options in Kingston are often loops, which makes stashing a bottle easy.
- 3 Replace salt, not just water. You sweat more here and you sweat for longer; drinking large volumes of plain water on a long run in this climate is its own risk.
- 4 Wear less, and wear light colours. This is one of the few places where the standard advice is straightforwardly correct.
- 5 Take the shade seriously when planning a route. A tree-lined loop and an exposed seafront at the same hour are not the same run.
- 6 Build in a walk break on long efforts rather than treating one as a failure. In these conditions it keeps core temperature manageable and usually produces a faster overall time.
When it stops being about pace
Everything above is about finishing slower. Exertional heat illness is a different thing, it develops faster than people expect, and it is a medical emergency rather than a pacing problem.
Stop and get help if
You get chills or goosebumps in the heat, you stop sweating, you become confused, disoriented or unusually irritable, you develop a headache with nausea, or your coordination goes. None of those are things to run through. Get into shade, get cool, and get someone qualified to look at you.
