How to Break 4 Hours in the Marathon

The halfway split is the one to internalise: 2:00:00 exactly, at even pace. The mileage caveat

These equivalents assume training that supports the distance. The paces to actually train at

Look at the easy band. Nearly ten to nearly twelve minutes a mile, for someone targeting nine minutes. That gap is the single most important number on this page, and it is the one people refuse to believe. Easy running that slow is what makes it possible to do enough of it.

What a sub-4 training week looks like

Four to five runs a week is the normal shape. The specifics vary; the structure rarely does.

  • Long run, building towards 18-20 miles, run at easy pace — with segments at marathon pace in the later weeks of the block.
  • One threshold session: 20-40 minutes of continuous tempo, or cruise intervals with short recoveries.
  • Two or three easy runs, genuinely easy, one of which can carry a few strides at the end.
  • One rest day at minimum, and a lower-volume week roughly every fourth week.
  • Optional fifth run once the base is solid, added as easy volume rather than another hard session.

The marathon-pace long run is the session that separates a sub-4 build from a finish-the-thing build. Running the last six or eight miles of a long run at 9:09, on legs that already have twelve miles in them, is the closest rehearsal available for what the race actually asks.

Running the day

  1. 1 First three miles: 10-15 seconds a mile slower than target. This is the only section where holding back is correct, and it costs you almost nothing.

Fuel is not optional at this pace

Four hours is long enough that glycogen becomes the limiting factor rather than fitness. Practise your carbohydrate intake on long runs — not on race day — and take it early and regularly rather than waiting until you need it. By the time you feel empty, it is an hour too late to fix.

The two things that can decide it before you start
