10K Races

parkrun is free, weekly and 5K, which makes it the most useful stepping stone available to almost anyone in Britain, Ireland or Australia. Verus lists parkruns by county and by state alongside these races for exactly that reason.

The progression is unglamorous and reliable: keep the parkrun on Saturday, add one longer, slower run on another day, and build that run from 4 miles to 7 over six to eight weeks. At that point a 10K is comfortably within reach, and the race itself will feel like a fast long run rather than an unknown.

The one thing worth doing differently is running your long run genuinely slowly. A great many people trying to move up from 5K run every run at the same moderately-hard effort, which builds neither speed nor endurance particularly well.

A 10K punishes an over-fast first mile more obviously than any longer distance, because there is no back half in which to recover from it. The standard advice — go through the first mile at goal pace, not above it — is standard because it is right, and it is worth treating as a rule rather than a suggestion.

The middle two miles are where a 10K is actually won or lost. They come after the initial adrenaline has gone and before the finish is close enough to pull you in, and they are the part that rewards having decided your pace in advance rather than running on feel.

Six to ten weeks of focused work is enough to move a 10K time considerably, whether it is your first or your fiftieth. This is the distance where a weekly quality session matters more than sheer mileage.

Two sessions do most of the work. Threshold running — a sustained effort at roughly the pace you could hold for an hour — raises the speed you can maintain without accumulating fatigue, which is essentially what a 10K measures. And intervals, typically repetitions of 3 to 5 minutes at slightly faster than 10K pace, sharpen the top end.

Around those, keep a weekly long run of 8 to 10 miles run easily. It will not feel like 10K training and it is doing more than it appears to.

The big city 10Ks — the large branded series among them — are closed road, flat, heavily supported and fast. They are the place to go for a personal best, and the entry fees reflect it.

Club 10Ks are the backbone of the calendar: cheaper, smaller, often on quieter roads or parkland, and frequently decades old. They publish less — exact start times, elevation and sometimes even a current price can be absent from any website — and Verus says so where that is the case rather than inventing a figure.

Trail and parkland 10Ks are a different proposition again. The same 6.2 miles on mud and hills will be several minutes slower than a road time, which is worth knowing before you compare the two.

A 10K needs very little on-course fuelling — for almost everyone, water stations are the entirety of the provision required, and most runners will not need to take anything at all.

Eat a light carbohydrate breakfast one and a half to three hours before, of something you have used before a run already. Then warm up properly: a 10K starts at close to your maximum sustainable effort, and unlike a marathon there is no gentle opening in which to ease into it. Ten to fifteen minutes of easy jogging with a few short strides makes a measurable difference to the first mile.

A 10K time is one of the more useful numbers a runner can hold, because it sits close enough to threshold to reflect current fitness accurately and is short enough to repeat regularly without a training block around it.
